Think of it as looking after what your body has used, rather than a debt calculated precisely to the milligram.

Now back to the beginning.

We organise life into days and weeks: wake up, work, train, sleep, repeat. The body does not reset at midnight. It continually supports breathing, thinking, metabolism, oxygen transport and temperature regulation. Insufficient resources can impair these processes. The body can adapt and compensate in many ways, but sustained under-fuelling and inadequate recovery may eventually cause noticeable problems.

Why does this matter in sport?

If normal life needs resources, imagine the demands of CrossFit or a marathon. Exercise uses fuel and water and stresses tissues. Recovery allows repair and adaptation; nutrients are not all “burned off” in the same way or in directly proportional amounts.

Inadequate recovery relative to training can contribute to persistent fatigue, soreness and increased injury risk. Think of training at level 9 while recovering at level 6 as a useful analogy, not a literal scale. Injuries have many causes and do not always give a predictable warning. Recovery deserves as much planning as training.

How should you approach it?

Recovery is a continuous process extending beyond one meal. The “metabolic window” is not a universal one-hour deadline. Recovery continues for hours or days, so today’s recovery supports tomorrow’s session.

Immediate intake becomes more important when another demanding session or competition follows within hours. With a couple of rest days, fuelling can be spread more comfortably through normal meals.

Estimating recovery needs means considering the work performed. A heart-rate monitor can offer context, but it cannot directly measure everything you should eat. Higher intensity often means greater carbohydrate use, though heart rate is affected by heat, fatigue and other factors. For long sessions, fuelling during exercise may also be needed. Let us look at the main components:

Carbohydrates

Carbohydrates are a major fuel in demanding exercise. Digested carbohydrates help supply glucose, and some is stored as glycogen in muscle and liver. Glycogen can then be used to generate ATP, the cell’s main energy-transfer molecule.

Carbohydrate sources include bread, pasta, pizza dough, rice, quinoa, oats, rye, maize, bulgur, pulses, potatoes, fruit and other suitable foods. Portions and the overall meal matter.

If solid food is unappealing immediately afterwards, a suitable drink can be convenient. Some sports drinks provide carbohydrate and electrolytes; only some recovery products also include protein. Glycogen restoration takes several hours and can take days after substantial depletion, so recovery continues beyond the first snack.

Protein

Protein is not only for muscles, and muscles need more than protein. Proteins also participate in transport, hormones, immunity, cell signalling and many other functions. A complete diet supplies carbohydrate, fat, vitamins, minerals and water too.

Protein helps repair and remodel muscle, with requirements influenced by training and overall intake. Muscles work hard outside the gym as well: uphill running involves the hamstrings and gluteals, along with calf and lower-leg muscles.

Downhill running loads the quadriceps, calves and trunk, while poles add work for the upper body. Downhill eccentric contractions can produce more soreness and muscle damage than unfamiliar concentric work. A 2016 study cited in the original reported increased creatine kinase and inflammatory markers after downhill running.

How much protein should a recovery meal provide? An often-used starting point is around 0.25 g per kg per meal or feeding, not per hour as the original stated. That is approximately 19 g for a 75 kg person. Needs may be higher depending on age, exercise and total daily intake. Examples include:

At home: pasta (100 g in this example) with tomato sauce, courgette and 70 g minced meat.

At a café: an omelette and Serrano ham sandwich.

A quick option: a smoothie with whipped fresh cheese, banana, strawberries and honey.

A different option: quinoa salad (100 g in this example) with poached egg, Serrano ham, apple and raisins.

There is no universal 30–40 g ceiling on protein absorption per meal. Even eating 10 chicken breasts and a four-egg-white omelette would not mean all protein beyond that amount is simply unabsorbed. Absorption differs from the muscle-building response. Spreading protein across meals can be comfortable and practical, but total daily intake and the overall plan matter.

Fats

Inflammation is part of tissue repair, but swelling after exercise is not always proof of injury or torn fibres. Excessive or persistent inflammation can be problematic. Its management depends on the cause and should not be reduced to a single food.

Oily fish, walnuts and flax or chia seeds provide omega-3 fats. Avocado, olive oil and sunflower oil mainly provide other unsaturated fats, so they should not all be described as major omega-3 sources. Include suitable fats within the overall diet rather than expecting an immediate anti-inflammatory recovery effect.

Water and electrolytes

Muscle work generates heat. When body temperature rises, the thermoregulatory system increases heat loss, including sweating. Evaporation of sweat is an important cooling mechanism, particularly in warm conditions.

Sweat rates vary widely. The original 1–4 litres per hour describes a broad possible range, with the upper end unusual and not a drinking target. Temperature, humidity, clothing, exercise and individual adaptation all matter.

Hydration is complex and important because normal biochemical processes and temperature control depend on appropriate fluid balance. Both insufficient and excessive fluid can cause problems.

White marks on clothing can reflect sweat salts, especially sodium and chloride. Meals and drinks together often replace losses after ordinary sessions. A sports drink may be convenient for heavy sweating or rapid turnaround, but is not automatically necessary after every workout.

A commonly used estimate for rapid rehydration is around 1.5 litres per kilogram of body mass lost, including ongoing losses and suitable sodium intake. A two-kilogram loss would suggest roughly 3 litres spread over time, not consumed at once. Restoration does not always require 24–48 hours; timing depends on the deficit and recovery conditions.

What about beer?

Beer may be around 94% water, but alcoholic beer is not an ideal recovery drink. Alcohol can affect sleep, protein synthesis and fluid regulation, depending on dose and context. Do not assume it is equivalent to a formulated carbohydrate-electrolyte sports drink. Alcohol-free options still need assessing for their actual carbohydrate and electrolyte content.

Antioxidants after training

Exercise changes reactive oxygen species production and redox signalling. These signals contribute to adaptation, while excessive oxidative stress can be harmful. It is more complex than a simple “escaping a predator” response.

Fruit and vegetables provide antioxidant nutrients and other compounds. More is not always better from supplements: high doses can interfere with some exercise adaptations. A varied diet normally provides useful sources, including:

Vitamin C from strawberries, kiwi, grapefruit, oranges, broccoli and parsley.

Vitamin E from suitable oils, seeds, avocado, walnuts, almonds and other nuts.

Beta-carotene, a carotenoid rather than a flavonoid, found in orange and yellow foods such as pumpkin and papaya.

Minerals including selenium and zinc, found in foods such as nuts, pulses, meat and fish.

Finally, the question you may have clicked for: can I have a pork loin and cheese sandwich after training?

A sandwich, pizza or cake cannot be judged from its name alone. Ingredients, portions and context matter. Our post “Homemade Cookies and Other Nutritional Illusions” explains this further.

General nutrition theory still needs applying to your particular preferences, training and circumstances. After three hours on the trails, two people may have different needs. A well-planned everyday diet supports recovery and reduces dependence on finding one supposedly perfect snack.

Yes, that sandwich can be an option, as can one with potato omelette, Serrano ham and tomato, or chicken and peppers. With 24–48 hours before the next session, well-planned ordinary meals are often sufficient and supply a range of nutrients.

With double or triple sessions, Ironman training, ultramarathons or stage races, recovery products may be practical when time or appetite is limited. The goal is to meet fuelling needs, not to imply a shake is compulsory or that every store must literally be at 100% before exercise.

Putting it into practice: recovery needs an appropriate mix of protein, carbohydrates, fats, fluids and micronutrients, with amounts adapted to the person and session.
