As you might expect, the answer to a general question begins with “it depends”.

Nutrition needs context. There is no single breakfast for every runner, marathon or judo match. Some people tolerate early fasted exercise; others struggle to function without food. Digestion, nerves, preferences and appetite differ. General guidance can help, but should not become an inflexible rule.

Here are some practical considerations, on the condition that you try them during training before using them in competition. Remember:

Race day is not experiment day.

The photo may be old, but the shorts never seem to change! Back to breakfast: here are some general ideas.

Keep fat and protein modest if time is short

If you eat just before leaving, large portions of nuts, eggs, ham, avocado or chocolate may feel heavy. Fat and protein can slow gastric emptying. Aim to start comfortably fuelled rather than assuming an entirely empty stomach is always best.

Smooth, liquid or soft foods may be easier to tolerate.

Yoghurt with honey or jam

Oat porridge with banana, reduced-fat cocoa and cinnamon

A fruit, milk and oat smoothie, adjusting higher-fibre ingredients to your tolerance

Smooth cereal porridge in a flavour you enjoy

If you never have coffee at breakfast, do not first try it before a race.

If you already drink 4 coffees daily, do not expect a magic effect. The original timing examples—onset around 10 minutes, a peak at 45 minutes and effects for 2–4 hours—are only approximate; caffeine often persists considerably longer and can affect sleep. For more, read our post on caffeine and sporting performance.

Water is essential for normal biochemical processes and temperature regulation.

Maintain suitable hydration in the preceding days. Carry water if the start is delayed or conditions are hot, but avoid forcing excessive fluid.

A very simplified guide:

Higher-intensity running generally relies more on carbohydrate, but heart rate alone does not precisely measure carbohydrate use.

If breakfast is difficult, adequate carbohydrate at dinner can help, alongside a suitable race-morning plan. Rice does not universally digest better than pasta; choose familiar options.

For events lasting more than 90 minutes, planned carbohydrate intake from gels, sports drinks, chews or other tested foods can be useful. Amounts depend on duration, intensity and tolerance.

Again: competition is not the time to try something new.

If you trained at 4:30 min/km, you would not suddenly plan to leave transition at 3:05 min/km. Apply the same logic to gels and other fuelling choices: practise first.

We hope this helps you see why food choices are personal.
